Jet Lag and Circadian Rhythm: A Practical Guide for Frequent Flyers

Why Jet Lag Happens

Jet lag results from a mismatch between the body's internal circadian clock — set primarily by light exposure and, to a lesser extent, meal timing — and the external light-dark cycle of a new time zone. The suprachiasmatic nucleus, the brain's master clock, adjusts at a roughly fixed rate of about one time zone per day, which is why crossing several zones quickly consistently outpaces the body's ability to catch up, regardless of how well-rested someone was beforehand.

Light Exposure Is the Most Powerful Lever

Strategic light exposure and avoidance is the best-supported intervention for shifting circadian timing faster than the body would adjust on its own — seeking bright light at specific times to advance or delay the clock, and avoiding light (sunglasses, eye masks) at other times, depending on direction of travel and number of zones crossed. This is more effective, and more thoroughly researched, than most of the other interventions frequent travellers try.

Melatonin's Real, Modest Role

Melatonin, taken at the correct time relative to the destination's night, has genuine evidence supporting modest jet lag reduction, primarily by reinforcing the timing signal that light exposure is also sending — it works best as a well-timed signal, not as a general sedative, and taking it at the wrong time can actually work against the adjustment. As with any supplement, appropriate use and dosing is worth discussing with a physician, particularly for frequent or long-term use.

The Cumulative Cost of Frequent Disruption

Beyond the acute discomfort of a single trip, research on shift workers — whose circadian disruption is chronic and comparable in some ways to frequent long-haul travel — has linked long-term circadian misalignment to increased metabolic and cardiovascular risk markers over time. For genuinely frequent travellers, this makes circadian hygiene (consistent sleep-wake anchoring where possible, deliberate light management, and protected recovery time after intercontinental trips) a long-term health consideration, not just a comfort issue to manage trip by trip.
